Above about 10% the running equation loses accuracy and most people walk; the walking equation weights grade more heavily still (1.8 vs 0.9), which is why steep hiking on a treadmill is so effective.
The arithmetic
- Pace (min/mile) = 60 ÷ mph. Pace (min/km) = 60 ÷ km/h. km/h = mph × 1.609.
- Equivalent flat speed = speed × (1 + 4.5 × grade), from equating the ACSM running VO₂ at grade (0.2 v + 0.9 v G) to flat (0.2 v′).
- Elevation gain = distance × grade. 1 mile at 1% = 53 ft; at 5% = 264 ft; at 10% = 528 ft.
Frequently Asked Questions
What treadmill speed is a 10-minute mile?
6.0 mph (9.7 km/h). A 9-minute mile is 6.7 mph; 8 minutes is 7.5 mph; 7 minutes is 8.6 mph; 12 minutes is 5.0 mph. Speed = 60 ÷ minutes per mile.
Should I set the treadmill to 1% incline?
If you want to match the energy cost of running outdoors at the same speed, yes: Jones and Doust (1996) found 1% offsets the missing air resistance at typical training speeds. Below about 7 mph the difference is small either way, and for easy runs 0% is fine. It is a convention, not a law.
What is a 5% incline worth in pace?
By the ACSM running equation, running at a grade costs the same oxygen as running on the flat at speed × (1 + 4.5 × grade). At 5%, 6.0 mph costs the same as 7.35 mph on the flat, so a 10:00 mile at 5% is effort-equivalent to about an 8:10 mile flat. The calculator shows this for any setting.
How much elevation gain is a treadmill workout?
Distance × grade. Thirty minutes at 6 mph (3 miles) on 5% is 3 × 5,280 × 0.05 = 792 feet of climbing. Hikers training for a mountain often run this the other way: pick the elevation target, then the incline and time that reach it.
Why does the treadmill feel harder or easier than my outdoor pace?
Belt calibration (1-3% off is common), the absence of wind, the moving belt doing some of the work, heat in an indoor room, and the psychology of a fixed speed. Use the console's pace as approximate; calibrate against a track or a footpod if precision matters.
